Forgiveness

Forgiveness

Reasons for Not Forgiving:
They don't deserve forgiveness.
I can't pretend it didn't happen.
I don't want to reconcile with the person who hurt me.
Forgiveness is a sign of weakness.
Forgiveness sounds fine but revenge sounds better.

When We Do Not Forgive:
The person that hurts is the person that does not forgive.
Feeling angry and resentful reinforces the feeling of being the victim.
Feelings of anger and resentment create a stress response that causes high levels of stress hormones and increased blood pressure and heart rate.
When people hold onto anger and past trauma so strongly, the stress response never goes away. They pay a toll in their physical and emotional sense of well-being.

Forgiveness:
Is not to pretend everything is fine.
Is not to stuff away angry and hurt feelings.
Is not to accept the hurtful behavior.
Is not necessarily to reconcile or to have contact with the offender.
Is not something you can be pressured to do.
Is not forgetting a past hurt, but rather, developing a picture of hurt without dwelling on the emotions.
Is letting go of the need to fix the wrong and/or to get even with the person.

Reasons for Forgiving:
1. Reduces stress - When we mentally replay a hurtful memory or nurse a grudge against a person who mistreated or offended us, the body reacts with a stress response.
2. Willingness to forgive a parent or friend for a betrayal is associated with a lower blood pressure, a lower heart rate and a reduced workload for the heart muscle.
3. Developing a capacity for forgiveness can help keep small disappointments from developing into big ones. Regularly practicing forgiveness can keep small incidents from hardening into lingering resentment.
4. Faced with chronic pain and illness, the practice of loving-kindness significantly reduces the discomfort.
5. Creates greater happiness. When you forgive someone you make yourself responsible for your happiness. Your happiness is no longer in the hands of the person that hurt you.
6. Control: you have the choice to forgive and move on or to stay stuck.
7. To not forgive is to choose to stay in the relationship with that person you want out of your life.

5 Quotes that Can Change Your Life!

Well, it’s not Monday, but I was just reading a book by Ariane de Bonvoisin called The First 30 Days: Your Guide to Making Any Change Easier (interview with Ariane to come … stay tuned) which has a number of fantastic quotes in it that I believe if reflected on mindfully could very well change your life.

Now, we’re not just going to glance over these quotes, I’m going to suggest that you take at least 30 seconds with each quote doing the following 5-step mindfulness practice.

1. Get centered — Take a moment to just notice your body here, noticing any tension and seeing if you can choose to let that tension go. Become aware that you’re breathing.
2. Read the quote twice – Reading it twice allows it to settle in a bit more.
3. Allow the words to simmer — Close your eyes and see if you can let the words roll around and notice what arises for you physically, emotionally and mentally. In other words, let these words percolate in your mind and body. Do any thoughts, memories, or associations arise? Is there a tension or loosening in the body? Do emotions of fear, joy, or calm arise? Whatever arises this is grist for the mill.
4. Bring your mind back if it wanders — You may notice the mind going off into thoughts of what you need to be doing or judgments such as “how is this going to be helpful to me?” Just note where it wandered to and gently guide it back. As Larry Rosenberg says in his book Breath by Breath, repeat this step several billion times.
5. Come back to the breath – Thank yourself for taking this time-out of your daily busy-ness to engage with this mindful inquiry for your health and well-being.

Even if you only get through one quote, you can come back at later times to work with the others.

15 Common Cognitive Distortions

What’s a cognitive distortion and why do so many people have them? Cognitive distortions are simply ways that our mind convinces us of something that isn’t really true. These inaccurate thoughts are usually used to reinforce negative thinking or emotions — telling ourselves things that sound rational and accurate, but really only serve to keep us feeling bad about ourselves.

For instance, a person might tell themselves, “I always fail when I try to do something new; I therefore fail at everything I try.” This is an example of “black or white” (or polarized) thinking. The person is only seeing things in absolutes — that if they fail at one thing, they must fail at all things. If they added, “I must be a complete loser and failure” to their thinking, that would also be an example of overgeneralization — taking a failure at one specific task and generalizing it their very self and identity.

Cognitive distortions are at the core of what many cognitive-behavioral and other kinds of therapists try and help a person learn to change in psychotherapy. By learning to correctly identify this kind of “stinkin’ thinkin’,” a person can then answer the negative thinking back, and refute it. By refuting the negative thinking over and over again, it will slowly diminish overtime and be automatically replaced by more rational, balanced thinking.
Cognitive Distortions

Aaron Beck first proposed the theory behind cognitive distortions and David Burns was responsible for popularizing it with common names and examples for the distortions.

1. Filtering.

We take the negative details and magnify them while filtering out all positive aspects of a situation. For instance, a person may pick out a single, unpleasant detail and dwell on it exclusively so that their vision of reality becomes darkened or distorted.

2. Polarized Thinking.

Things are either “black-or-white.” We have to be perfect or we’re a failure–there is no middle ground. You place people or situations in “either/or” categories, with no shades of gray or allowing for the complexity of most people and situations. If your performance falls short of perfect, you see yourself as a total failure.

3. Overgeneralization.

We come to a general conclusion based on a single incident or piece of evidence. If something bad happens once, we expect it to happen over and over again. A person may see a single, unpleasant event as a never-ending pattern of defeat.

4. Jumping to Conclusions.

Without individuals saying so, we know what they are feeling and why they act the way they do. In particular, we are able to determine how people are feeling toward us. For example, a person may conclude that someone is reacting negatively toward them and don’t actually bother to find out if they are correct. Another example is a person may anticipate that things will turn out badly, and will feel convinced that their prediction is already an established fact.

5. Catastrophizing.

We expect disaster to strike, no matter what. This is also referred to as “magnifying or minimizing.” We hear about a problem and use what if questions (e.g., “What if tragedy strikes?” “What if it happens to me?”).

For example, a person might exaggerate the importance of insignificant events (such as their mistake, or someone else’s achievement). Or they may inappropriately shrink the magnitude of significant events until they appear tiny (for example, a person’s own desirable qualities or someone else’s imperfections).

6. Personalization.

Thinking that everything people do or say is some kind of reaction to us. We also compare ourselves to others trying to determine who is smarter, better looking, etc. A person sees themselves as the cause of some unhealthy external event that the were not responsible for. For example, “We were late to the dinner party and caused the hostess to overcook the meal. If I had only pushed my husband to leave on time, this wouldn’t have happened.”

7. Control Fallacies.

If we feel externally controlled, we see ourselves as helpless a victim of fate. For example, “I can’t help it if the quality of the work is poor, my boss demanded I work overtime on it.” The fallacy of internal control has us assuming responsibility for the pain and happiness of everyone around us. For example, “Why aren’t you happy? Is it because of something I did?”

8. Fallacy of Fairness.

We feel resentful because we think we know what is fair, but other people won’t agree with us. As our parents tell us, “Life is always fair,” and people who go through life applying a measuring ruler against every situation judging its “fairness” will often feel badly and negative because of it.

9. Blaming.

We hold other people responsible for our pain, or take the other track and blame ourselves for every problem. For example, “Stop making me feel bad about myself!” Nobody can “make” us feel any particular way — only we have control over our own emotions and emotional reactions.

10. Shoulds.

We have a list of ironclad rules about how others and we should behave. People who break the rules make us angry, and we feel guilty when we violate these rules. A person may often believe they are trying to motivate themselves with shoulds and shouldn’ts, as if they have to be punished before they can do anything.

For example, “I really should exercise. I shouldn’t be so lazy.” Musts and oughts are also offenders. The emotional consequence is guilt. When a person directs should statements toward others, they often feel anger, frustration and resentment.

11. Emotional Reasoning.

We believe that what we feel must be true automatically. If we feel stupid and boring, then we must be stupid and boring. You assume that your unhealthy emotions reflect he way things really are — “I feel it, therefore it must be true.”

12. Fallacy of Change.

We expect that other people will change to suit us if we just pressure or cajole them enough. We need to change people because our hopes for happiness seem to depend entirely on them.

13. Global Labeling.

We generalize one or two qualities into a negative global judgment. These are extreme forms of generalizing, and are also referred to as “labeling” and “mislabeling.” Instead of describing an error in context of a specific situation, a person will attach an unhealthy label to themselves.

For example, they may say, “I’m a loser” in a situation where they failed at a specific task. When someone else’s behavior rubs a person the wrong way, they may attach an unhealthy label to him, such as “He’s a real jerk.” Mislabeling involves describing an event with language that is highly colored and emotionally loaded. For example, instead of saying someone drops her children off at daycare every day, a person who is mislabeling might say that “she abandons her children to strangers.”

14. Always Being Right.

We are continually on trial to prove that our opinions and actions are correct. Being wrong is unthinkable and we will go to any length to demonstrate our rightness. For example, “I don’t care how badly arguing with me makes you feel, I’m going to win this argument no matter what because I’m right.” Being right often is more important than the feelings of others around a person who engages in this cognitive distortion, even loved ones.

15. Heaven’s Reward Fallacy.

We expect our sacrifice and self-denial to pay off, as if someone is keeping score. We feel bitter when the reward doesn’t come.

10 Cognitive Distortions
Here are the basic distortions. They aren't a "therapy" to use and then forget... but habits of thinking that we need to "check' ourselves on for "life." Following this is a list of how to "untwist" such thinking. Good wishes!

Explanations:
1) You see things in black or white categories. If your effort or performance falls short of "perfect" you see yourself as a total failure. This "either-or" thinking habit may result in self-recrimination or anxiety.

2) You view a single negative event as a never-ending pattern of defeat. For example, you think that a friends' inconsiderate response means that there is no caring for you, even when there have been other examples of consideration.

3) You pick out single negative detail and dwell on it exclusively so that your perception becomes distorted. For example, a person focuses on one negative comment and ignores any of more neutral or positive feedback.

4) You reject positive experiences by insisting they "don't count" for some reason or another. In this way, you maintain a negative belief that is contradicted by your everyday experiences. For instance, you don't believe a compliment because you think it is said just to be nice.

5) You make a negative interpretation even though there are no definite facts to support your conclusion.
a.) MIND READING You arbitrarily conclude that someone is reacting negatively to you, and don't bother to check it out. "I just know he/she thought I was an idiot." even though he/she acted nicely.

b) THE FORTUNE TELLER ERROR: You anticipate that things will turn out badly, and you feel that, "I just know I am not going to get the job I want."

6) You exaggerate the importance of things (such as your goof-up or someone else's achievement) or you inappropriately shrink things until they appear tiny (your own desireable qualities or the other person's imperfections.)

7) You assume that your negative emotions necessarily reflect the way things really are: "I feel it, therefore it must be true."

8) You try to motivate yourself with "should" and "shouldn't" , as if you have to be whippped and punished before you could be expected to do anything. "Musts" and "oughts" are also issues. The emotional result is feeling guilty.

9) This is an extreme example of over-generalization. Instead of describing your error, you attach a negative label to yourself: "I'm a loser."

10.) You see yourself as the cause of some negative external event for which in fact you were not primarily responsible.

HOW TO UNTWIST YOUR THINKING:

This comes from Dr David Burns and is in his book "The Feeling Good Handbook, revised edition."

1 IDENTIFY THE DISTORTION Write down your negative thoughts so you can see in which of the 10 cognitive distortions you're involved. This will make it easier to think about the problem in a more positive and realistic way.

2 EXAMINE THE EVIDENCE Instead of assuming that your negative thought is true, examine the actual evidence for it. For example, if you feel that you never do anything right, you could list several things you have done successfully.

3 THE DOUBLE-STANDARD METHOD Instead of putting yourself down in a harsh, condemning way, talk to yourself in the same
compassionate way you would talk to a friend with a similar problem.

4 THE EXPERIMENTAL TECHNIQUE Do an experiment to test the validity of your negative thought. For example, if, during an episode of panic, you become terrified that you're about to die of a heart attack, you could jog or run up and down several flights of stairs. This will prove that your heart is healthy and strong.

5 THINKING IN SHADES OF GRAY Although this method might sound drab, the effects can be illuminating. Instead of thinking about your problems in all-or-nothing extremes, reevaluate things on a range from 0 to 100. When things don't work out as well as you hoped, think about the experience as a partial success rather than a complete falure. See what you can learn from the situation.

6. THE SURVEY METHOD Ask people questions to find out if your thoughts and attitudes are realistic. For example, if you believe that public speaking anxiety is abnormal and shameful, ask several friends if they ever felt nervous before they gave a talk.

7. DEFINE TERMS When you label yourself "inferior" or "a fool" or "a loser," ask, "What is the definition of 'a fool'?" You will feel better when you see that there is no such thing as "a fool" or "a loser."

8. THE SEMANTIC METHOD Simply substitute language that is less colorful and emotionally loaded. This method is helpful for "should statements." Instead of telling yourself "I shouldn't have made that mistake," you can say, "It would be better if I hadn't made that mistake."

9. RE-ATTRIBUTION Instead of automatically assuming that you are "bad" and blaming yourself entirely for a problem, think about the many factors that may have contributed to it. Focus on solving the problem instead of using up all your energy blaming yourself and feeling guilty.

10. COST-BENEFIT ANALYSIS List the advantages and disadvantages of a feeling (like becoming angry when your plane is late,) a negative thought (like "No matter how hard I try, I always mess up, ") or a behavior pattern (like overeating and lying around in bed when you're depressed.) You can also use the Cost-Benefit Analysis to modify a self-defeating belief such as, "I must always try to be perfect."

As I've stated before, these methods are not something to be tried once or twice and dispensed, but are good skills to be ongoing in your life with day to day checking and adjusting. Good wishes!
